The plan: train three non-consecutive days a week (for example Monday, Wednesday and Friday) with a full-body session each day, about 30 minutes including warm-up and cool-down. Rotate three workouts, A, B and C, so each muscle group is trained three times a week with some variety. Walk or rest on the other days.
Why full-body three times a week?
For beginners, training each muscle group two or three times a week with a few sets works well, and full-body sessions make that possible with only three workouts. Splitting the body into “chest day” and “leg day” makes more sense later, when you need more volume per muscle than one session can hold.

Rest 45 to 90 seconds between sets. Form guides: how to squat and the push-up progression.
6-week progression
- Weeks 1 to 2: 2 sets of each exercise while you learn the movements.
- Weeks 3 to 4: 3 sets as written.
- Weeks 5 to 6: add 2 reps (or 10 seconds) to each exercise, or move to a harder version, such as push-ups from a lower surface.
The rule of thumb: when you can finish every set with 2 or 3 reps still “in the tank” and good form, make it slightly harder next time.
FAQ
Is three days a week enough for a beginner?
Yes. Three full-body sessions plus regular walking covers the general recommendation of muscle-strengthening activity on at least two days a week, with room to recover.
Can I do the workouts on back-to-back days?
Occasionally, but one day of rest between sessions gives better results early on. See how many rest days beginners need.
